Soreness is probably the most trusted progress signal in fitness, and it's also one of the least reliable. Here's what the ache is actually telling you, what it isn't, and what you should be reading instead.
What that ache actually is
First, let's clear the oldest myth off the table: it's not lactic acid. Lactate clears from your muscles within about an hour of training. The soreness that shows up the next day and peaks the day after that has nothing to do with it. That explanation was retired by researchers decades ago, and it survives today purely on gym-floor folklore.
Delayed onset muscle soreness, DOMS in the research literature, is the aftermath of mechanical stress your muscles weren't prepared for. Unaccustomed exercise, especially the lowering phase of movements where the muscle produces force while lengthening, causes microscopic disruption in muscle fibers and the connective tissue around them. Your body responds with a local inflammatory cleanup operation, and part of that response sensitizes the nerve endings in the area. The result: stimuli that normally wouldn't register as painful, like walking down stairs or sitting into a chair, suddenly do. It arrives roughly a day after training, peaks somewhere between 24 and 72 hours, and fades.
Notice what's driving that chain of events: unfamiliarity. Not effort. Not effectiveness. Novelty, eccentric stress, and doing more than your recent history prepared you for. Keep that in mind, because it's the crack that runs through the entire "soreness = progress" belief.
The correlation everyone assumes is barely there
The logic feels airtight: soreness means muscle damage, muscle damage means rebuilding, rebuilding means growth. Therefore the sorer I am, the more I grew. Every step of that chain is shakier than it looks.
Step one: soreness doesn't even track muscle damage well. Studies comparing how sore people feel with objective markers of damage, like strength loss or proteins that leak from damaged fibers into the blood, find surprisingly weak correlations. People can report brutal soreness with modest measurable damage, and meaningful damage with barely any soreness. Your subjective ache is a noisy gauge of the very thing it's supposed to measure.
Step two: muscle damage doesn't track growth well either. For a long time, damage was assumed to be one of the engines of hypertrophy. The more recent reading of the evidence is far less generous: damage looks like a weak contributor at best, a side effect at worst. The signal that actually drives muscle growth is mechanical tension, delivered repeatedly, progressed over time. You can generate that tension, and grow from it, without ever feeling wrecked the next day.
And the cleanest demonstration: people can train, adapt, and add measurable muscle while reporting little or no soreness at all. In comparisons where one group is already accustomed to a movement and another isn't, the unaccustomed group hurts far more after identical sessions, yet both groups end up with similar improvements in size and strength over the training period. The soreness gap is enormous. The results gap isn't.
So the chain breaks twice. Soreness is a bad proxy for damage, and damage is a bad proxy for growth. Multiplying two weak correlations doesn't give you a strong one. It gives you a feeling.
Your body is actively working to take the signal away
Here's the part that should permanently end soreness-chasing: your body treats DOMS as a problem to solve, and it's good at solving it.
It's called the repeated bout effect, and it's one of the most reliable findings in exercise science. Do an unfamiliar, eccentric-heavy workout and get sore. Do the same workout again a week or two later, and the soreness is dramatically reduced. One exposure is often enough to build substantial protection that lasts for weeks.
The protection is layered. Your nervous system gets more efficient at the movement, spreading load across fibers more evenly. The muscle itself remodels: there's evidence that fibers add sarcomeres in series, so each segment stretches less at the same range of motion, and the tissue tolerates lengthening better. The inflammatory response gets more measured, less scorched-earth. The exact mechanisms are still being untangled, but the outcome isn't controversial: the same session, repeated, hurts less and less.
Now follow the logic. Adaptation to a movement is exactly what you're training for. And adaptation is precisely what silences soreness. Which means the better your training is working, the less sore it makes you. The signal doesn't just fail to track progress. Past the beginner phase, it runs backward. Chronic soreness from the same routine isn't a badge. It's often a sign that recovery, sleep, or dosing is off. Meanwhile the lifter who quietly adds weight every week and feels fine the next morning is the one actually collecting the adaptations.
Soreness isn't just an inaccurate gauge. Whole categories of excellent training barely register on it, and whole categories of pointless training light it up.
The feeling is so convincing it can steer your whole program
That's worth pausing on, because misreading yesterday's workout is the small version of the problem. The big version is what the misreading makes you do next.
If you believe soreness is proof of progress, then a program that has stopped hurting looks like a program that has stopped working, and the obvious fix is a new one. That program-hopping loop is seductive for exactly this reason: the ache you feel in week one of any new routine is novelty, not results, and chasing it means repeatedly trading programs that were quietly working for programs that loudly aren't yet. Soreness doesn't just fail to measure adaptation. Used as a compass, it actively points you away from it.
What soreness is actually good for
None of this makes soreness meaningless. It's a real signal. It's just answering a different question than the one you're asking.
Soreness doesn't answer "did that work?" It answers "was that unfamiliar?" Read that way, it becomes useful. Savage DOMS after a first session back tells you the dose was bigger than your recent history could absorb, and next time can start smaller. Soreness after swapping an exercise tells you the new movement stresses tissue the old one didn't. A little residual ache when you're expanding range of motion or reintroducing eccentric work is the expected cost of new territory, and it will fade on schedule as the repeated bout effect does its job.
Training while ordinarily sore, for the record, is fine. Performance may be slightly dented and the session may feel worse than it is, but you're not injuring yourself by squatting on legs that complain on stairs. Warm up longer, expect the first sets to feel rusty, and carry on.
Two genuine caution flags, though. Soreness so severe that the muscle is swollen, weak far beyond normal, or paired with very dark, cola-colored urine can indicate rhabdomyolysis, a rare but serious breakdown of muscle tissue that needs a doctor, not a foam roller. And sharp, localized, joint-adjacent pain isn't DOMS at all. DOMS is a dull, diffuse ache across the belly of a muscle that hates being stretched or loaded. Anything stabby that arrived during a rep deserves respect, not a warm-up.
The signals worth reading instead
If soreness is out as evidence, what's in? The unglamorous stuff. The same weight moving more crisply than it did two weeks ago. A rep count creeping up at a given load. Rest periods you no longer need all of. Work capacity: finishing a session that used to finish you. Over months, tape measurements and how clothes fit. Every one of these beats soreness as evidence, because every one of them measures what you can do rather than how wrecked you feel.
